1. Decompress Your Spine
When you sit or stand for prolonged periods, gravity compresses your spinal discs, squeezing out moisture and loading the surrounding nerves. Gentle decompression helps restore spacing.
- The Child's Pose (Balasana): A classic yoga and rehab stretch. Kneel on the floor, sit back on your heels, and reach your arms forward on the mat. Rest your forehead down. Breathe deeply into your lower back for 1-2 minutes.

As you exhale, gently draw your belly button down towards the floor without moving your pelvis or holding your breath. You should feel a deep, subtle tightening under your fingers. Hold for 5 seconds, repeat 10 times.
3. Correct Your Ergonomics & Posture
If you spend 8 hours a day slouching, no amount of exercise can completely undo that stress. Maintain natural curves:
- Desk Setup: Ensure your computer screen is at eye level. Your elbows should bend at 90 degrees, and your feet must rest flat on the floor. Use a small lumbar roll or rolled-up towel to support the natural curve of your lower back.
- Take Movement Breaks: Set a timer to stand up, stretch, or walk for 2 minutes every hour. Static postures restrict blood circulation and lead to muscle guarding.
4. Integrate Low-Impact Movement
When back pain strikes, your instinct might be to lie in bed. However, strict bed rest is actually counterproductive. Prolonged rest weakens core muscles and stiffens joints, worsening the pain cycle. Instead, choose low-impact activities:
- Walking: 20-30 minutes of gentle walking on a flat surface improves blood circulation and helps release natural pain-relieving endorphins.
- Clinical Pilates: Reformer Pilates classes provide resistance training without joint impact, allowing you to strengthen core stabilizers safely.
5. When to Seek Professional Care
If your back pain is accompanied by pain radiating down your leg (Sciatica), numbness in your feet, or does not improve after 10-14 days, you should seek a professional diagnosis.
